How many carbs can you have on keto? You may have heard 20 grams as the go-to number for achieving ketosis, but as it turns out the ideal carb intake can look different for everyone. Your exact need is more closely related to your overall calorie goal, body weight, metabolic efficiency, and activity level. Meaning, you may be able to eat more or less than you think!

Understanding Exactly What Sugar Is

When you think of sugar, you probably think of sucrose or white table sugar. However, sugar is actually just a generic name for carbohydrates that have a sweet taste.

Sugars can be classified based on their size. The simplest form of sugars is monosaccharides. They cannot be broken down any further. Galactose, fructose, and glucose are all monosaccharides.

You then have disaccharides, which are created using two different monosaccharides. For example, lactose is a disaccharide, which is made from galactose and glucose. Sucrose, or table sugar, is created using fructose and glucose.

Of course, you do not need to remember all of these technical names! However, it helps to show how sugar comes in many different forms and is hidden in a lot of different products. Whenever you consume lactose-rich products, for instance, you know that there is going to be a high content of sugar, as it is made from galactose and glucose. Whole milk is a prime example here. It is not only high in lactose but it has a high content of sugar as well.

Some of the most common sugars are as follows:

  • Malt
  • Corn syrup
  • Agave

Check Check And Check Some More On Your Macros

Adjusting your macros correctly is probably going to be one of the hardest long-term hurdles youll have to face while on keto. Adjusting your macros is a chore, and if adjusted incorrectly could trigger long term carb cravings.

If you eat too much of the wrong macro, you may see weight gain and negative physical symptoms like tiredness, hunger, or even headaches.

Be sure to keep an eye on your macros and if you keep experiencing craving, try recalculating your macros using a keto tracker and pay specific attention to the carbs youre eating.

Dont get lazy always track your food intake, because it is so easy to get too comfortable and fall into that all to the common trap of eating too many carbs and obstructing the fat for fuel process.

Of course, its extremely unlikely that youll correctly configure your keto macros right when you first start. So, dont beat yourself up at the beginning if you get it wrong.

How Many Carbs And Sugars Per Day On A Keto Diet

What you need to know now is that there is a certain amount of carbohydrates which you are supposed to eat per day when you are trying to stick to a keto diet. The total amount of carbs you can eat per day should be around 5% of your total food intake.

For most average people, this is going to equal roughly 50 grams of carbs, give or take depending on your size and weight. Therefore, you can eat up to 50 grams of sugar per day on a keto diet.

However, you need to remember to take fiber and starches into account too. For instance, if you eat 25 grams of starch and absolutely no fiber, you can only eat 25 grams of sugar to stay within that 50 gram daily carb limited.

On the other hand, if you eat food that has 30 grams of fiber, because it gets subtracted from the grand total, you can eat up to 80 grams of sugar, or a combination of starches and sugars that total 80 grams.

As you can see, it all depends on the combination of fiber, starches, and sugars, which goes towards determining your overall daily sugar and carb allowance on a keto diet.

What Will Happen If You Quit Sugar

If you are on a keto diet and you decide that you are going to give up sugar altogether, your body may experience a period of rebellion, which is known as the carb flu. While it is not exactly fun, it wont last and it is normal.

Once this has passed and you get used to a diet without any sugar, you will find that those constant cravings for sweets start to drift away until they are pretty much non-existent, which is a great benefit for those who crave sweets all of the time.

The Difference Between Total Carbohydrates And Net Carbs

Net carbs are the total amount of carbs you consume , minus the grams of dietary fiber. Net carbs are calculated this way because dietary fiber does not raise your blood glucose levels , which is exactly what youre trying to avoid on keto.

Many people choose to calculate net carbs as opposed to total carbs when theyre on a ketogenic diet. Calculating net carbs means youll get to eat slightly more total carbs during the day, which can make your life a lot easier.

Other people choose to stick to 30-50 total carbs daily, which is much more restrictive but is a guarantee that youll stay in ketosis.

Absorption Metabolism And Fermentation

Sugar alcohols are often used as sugar substitutes in food products because they are difficult to digest and often slow to metabolize. This property is a result of the presence of the alcohol group in the area that is typically occupied by a carbonyl group in sugars . It also prevents polyols from being hydrolyzed by salivary amylases and fermented by bacteria found in plaque, both of which contribute to the production of acid and caries.

Smaller polyols such as monosaccharides are absorbed in the small intestine via passive diffusion along a concentration gradient , whereas larger polyols are too large to be absorbed in the gastrointestinal tract and are therefore poorly absorbed .

If unabsorbed in the intestines, the polyols may be fermented by bacteria or excreted as is. The absorption and fermentation rates differ from polyol to polyol due to the differing chemical structures therefore, they will result in different glycemic responses and gastrointestinal side effects . Thus, the amount of digestible carbohydrates that can also be metabolized in a food product is of interest to both food manufacturers and consumers.

How Keto Adaptation Changes Your Ketone Burning Abilities And Your Carb Limit

Everybody can adapt to burning ketones for fuel. In the process of keto adaptation, the mitochondria becomes more efficient and starts replicating itself. This provides most cells with the ability to use ketones as their primary energy source instead of sugar.

These adaptations allow the body to shift into ketosis more quickly than when you first started the ketogenic diet. Also as an added bonus the more keto adapted you are, the more carbs you will be able to eat while remaining in ketosis.

The best way to take advantage of keto adaptation is by staying on a strict ketogenic diet for at least 3 to 6 months before trying anything fancy with your carb intake.

There are also a couple of other factors that can improve or impair your bodys ability to adapt to the ketogenic diet that you should be aware of. These factors include exercising, eating the right amount of protein, and mitigating stress.

Why Is Quitting Sugar So Hard

Its often said that sugar is addictive and, given how powerful those sugar cravings can be, its hard to argue with this opinion. Sugar all-but encourages you to overeat, and it can be a hard habit to break. People are only half-joking when they say sugar is as addictive as heroin!

Sugar appeals to not just our sense of taste but also receptors buried deep in our brains. On some level, humans recognize sugar as being something worth seeking out. We are hard-wired to appreciate and crave sugar.

Sweet foods, such as fruit and honey, are excellent sources of energy, and naturally sweet-tasting foods are often safer and healthier than unsweetened or bitter foods. Sweetness is a good indicator that fruit is ripe enough to eat. Unripe fruit can make you ill. Sweet-tasting food helped your hunter-gather ancestors avoid eating things that may have harmed them. They also knew that sugar would give them a quick burst of energy just what they needed during a hunt.

Sugar not only affects your body it affects your brain too. Sugar triggers the release of dopamine one of the feelgood hormones. This is the same substance that is produced by addictive narcotics like cocaine and heroin. Our bodies reward us when we eat sugar by making us feel happy and relaxed. This is why sugar is so addictive, and why we crave sugar, especially during times of unhappiness or stress. Its no coincidence that most so-called comfort foods are high in sugar.

The Case For Using Artificial Sweeteners On A Keto Diet

Some people on keto diets use artificial sweeteners, like erythritol or stevia drops, that have only trace amounts of carbs. Likely youve seen zero carb pancake syrups and similar products which can be appealing since pure maple syrup is loaded with sugar and carbs.

Using artificial sweeteners on a keto diet allows you to enjoy keto versions of sweets like cookies, cakes, and pies.
